How to eat healthy when you work irregular hours

When your hours move, meals are the first thing to go — skipped, replaced by the vending machine, or eaten at 03:00 because there's nothing else to do. Eating well on shifts isn't about willpower. It's about deciding in advance, per shift, so the good option is the easy one.

The short answer: plan meals around your shift type, not the clock. Eat a proper meal before a night shift rather than a big one in the middle of it, keep food in the small hours light, and bring food from home so the vending machine isn't the default.

Then make it easy: batch cook on your last day off so the first few shifts of every block are already sorted.

Meal timing by shift type

Three meals at 8, 1 and 7 doesn't map onto shift work. A rough shape for each shift type does:

ShiftMain mealDuring the shift
EarlyA light breakfast before, a proper lunch afterSomething small mid-shift so you don't get home starving
LateA proper meal before you leaveA planned meal on the break; avoid a big dinner at midnight
NightYour "breakfast" after waking, and a main meal before the shiftLighter food overnight; a small snack before bed if you need it
Day offNormal meal times — they help reset your body clock—

Eating on nights

Your digestion runs on a body clock too, and in the small hours it isn't expecting a big meal. Many shift work guidelines suggest keeping food between roughly midnight and 06:00 light — smaller portions, less fried and sugary food — and having your main meal before the shift instead.

In practice that means a substantial meal before you leave, a planned lighter meal on your break, and snacks that won't leave you crashing at 04:00: fruit, yoghurt, nuts, soup, wholegrain things. If you're hungry after the shift, a small breakfast before bed is better than either nothing or a fry-up.

The night shift guide covers how meals fit with sleep, light and caffeine on a night block.

Bring food, every shift

The single biggest change is deciding that you always bring food. What's available at 03:00 in most workplaces is a vending machine, a petrol station or nothing, and none of those are going to help. A packed meal turns the healthy option into the only option.

It doesn't have to be elaborate. A default shift box — the same meal, a piece of fruit, a snack and a bottle of water — means there's no decision to make when you're tired. Rotate a couple of options so you don't get sick of it.

Batch cook on your last day off

Cooking after a twelve-hour shift rarely happens. Cooking on a day off does. Use your last day off before a block to make enough for the first few shifts — a big pot of something, portioned out — so the hardest days, at the start of the block, are already covered.

If you're on a long block, a second, smaller prep halfway through (or freezing some of the first batch) carries you to the end.

Water and caffeine

Dehydration feels like tiredness and hunger, which on a night shift you'll interpret as needing coffee and sugar. Keep a bottle with you and drink from it steadily. Have caffeine early in the shift and stop around the halfway point on nights, so it isn't still in your system when you try to sleep.

Shifty Habits can remind you at the right moment on every shift. Set "Pack food" for 45 minutes before your shift starts and "Batch cook" for your last day off, and the reminders move with your roster on their own.

Habits worth tracking

Attached to the right shift types, these four will do more than any diet that assumes you eat at the same times every day.

Frequently asked questions

How can I eat healthy when working irregular hours?

Plan meals around your shift type rather than the clock, bring food from home to every shift so the vending machine isn't the default, and batch cook on your last day off so the first shifts of each block are covered. On nights, eat a proper meal before the shift and keep food in the small hours light.

What should I eat on a night shift?

Have a substantial meal before you leave for work, then lighter food overnight: a planned meal on your break and snacks such as fruit, yoghurt, nuts or soup rather than sugary or fried food. Drink water steadily through the shift, and if you're hungry afterwards have a small breakfast before bed.

When should I eat on a night shift?

Eat your main meal before the shift starts, a lighter planned meal on your break, and keep food between roughly midnight and 06:00 light, as many shift work guidelines suggest. Treat the meal after you wake up as breakfast, so meal times give your body a consistent signal each day of the block.

How do I meal prep for shift work?

Batch cook on your last day off before a block, making enough portions for the first few shifts, and freeze some if the block is long. Keep a default shift box — the same meal, a piece of fruit, a snack and water — so there's nothing to decide when you're tired.
